HIIT is an advanced form of cardio, if you cannot jog/run to begin with, hiit is pretty much senseless since
you cannot finish enuf intervalls in order to archive desired results.

sounds like you should build some cardiovascular endurance by normal jogging first !

I was fine the first time I did it, but I didn't give my muscles long enough to recover so they were sore as hell the next time I tried to do it.

if you could barely make it past one interval sprinting i cannot see how you could push yourself to the max in following intervals.

therefor, build cardiovascular stamina by normal activities like jogging/biking and shit first.

otherwise you will never get the desired results of the hiit.

I want to be real clear here folks when I tell you the following. HIIT is determined by your VO2 Max, not current physical fitness. What this means is that your heart rate and rate of breathing are elevated significantly over resting. You can get a rough estimate of your VO2 Max here, but you'll need to do some exercising to find it.

If you can maintain say 85% VO2 max throughout the duration of exercise, you have effectively created HIIT cardio. This is regardless of what you're doing folks. If you can only jog during your work interval of HIIT cardio and you maintain 85% of your VO2 max, you would have near the same physiological impact as the trained person who sprints. It's all relative. The fatter person works hard at lower interval because of muscular atrophy, whereas the fitter person works hard in the same capacity but has more muscle mass to help get the job done.

Now obviously I'm really talking in layman terms here, but you get the idea. Bottom line here is that your level of HIIT may be completely different from my level. You may easily achieve your 85%+ VO2 Max jogging, while I have to do an all out sprint. In order to maintain the HIIT cardio levels as you get fitter, you will have to increase the intensity of the work interval, not the duration.

when i tried hiit i did a couple of warmup laps before REALLY busting my balls sprinting
till i couldnt sprint no more, then walked for a minute and repeated.

after round nr 4 i was toast.

as was said you shouldnt just jump into a full HIIT program... to get started do 4 intervals of: 30 sec full sprint followed by 4 min walk, repeat...

this will help you get adjusted though the first week or so you will likely be noticeably more sore than later into the program... ease your way into any INTENSE program... never jump before you learn to stand basically
