keeping fit/ diet with chronic tendonitis

Its my left forearm and I wear a band about an inch away from my inner elbow for physical lifting and whatnot. I have never done any real weightlifting or physical fitness other than running for an hour on a treadmill or elliptical every other day except for a barbell i would use as i watched tv.

i had a physical job this summer that had me lifting tons of weight out in the heat and for at least 10 hours a day, so i developed a body that I'd say i was proud of, so I'm wondering how to keep it as i go back to university and become very busy and sedentary. My arm would be sore after a long day but was fine more often than not and the band seemed to do wonders, but it does get sore and i want to keep it in good condition and build muscle.
my goals are to increase my back muscles and to tone myself and lose weight.
I'm poor and eat lots of potatoes and rice. for meat i eat chicken 70% and pork the rest of the time. am currently cutting out chips (a huge part of my diet and the repetitive motion is the cause of my titis) and other garbage food slowly as i cut down my weed consumption, the 2 are directly correlated and also being sorted out.

tips? thoughts?
i just want to develop a routine that i stick to and i'm new to both the discipline and techniques of working out, i just want a straight forward recipe

Push ups...easiest way to keep upper body strength...just keep pushing your limit.
